Red light therapy (RLT), also called photobiomodulation, uses specific wavelengths of red and near-infrared light, typically between 630 nm and 850 nm, to penetrate the skin and stimulate cellular processes. The light interacts with mitochondria, the energy centres of cells, supporting the production of ATP (adenosine triphosphate), the body's cellular fuel.
This can have a downstream effect on circulation, tissue repair, inflammation, and general recovery, without heat, UV exposure, or discomfort.
Research and growing clinical interest point to several areas where red light therapy may have meaningful impact: muscle recovery and reduced soreness after exercise, improved skin quality including collagen stimulation and reduced inflammation, better sleep quality through effects on circadian rhythm, joint and tissue comfort, and enhanced mood and energy, particularly in individuals with seasonal light deficiency.

Most people notice subtle shifts in energy, sleep, or skin texture within two to four weeks of consistent use. More significant changes, particularly in skin texture or chronic discomfort, tend to appear after six to twelve weeks. Like most recovery tools, consistency matters more than intensity. Short, regular sessions outperform occasional long ones.
Most protocols recommend three to five sessions per week, each lasting ten to twenty minutes depending on the device and the target area. Daily use is generally fine and often produces faster results, provided the total exposure time per session stays within recommended guidelines. Rest days are not strictly necessary, but the body benefits from varied stimulus: combining red light with other recovery practices tends to yield better results than relying on any single method.
Yes, red and near-infrared light is non-ionising and non-UV, meaning it does not damage skin cells the way sunburn does. It is widely considered safe for regular use. Those who are pregnant, have photosensitive conditions, or are taking medications that increase light sensitivity should consult a healthcare professional before starting. Avoid directing light into the eyes without appropriate eye protection.
Red light (roughly 630–700 nm) is visible and tends to work closer to the skin surface, making it beneficial for skin quality, collagen, and wound healing. Near-infrared light (700–850 nm and beyond) is invisible to the naked eye and penetrates deeper into tissue, reaching muscles, joints, and even bone. Cold plunge
Cold water immersion, temperatures, and recovery protocols
A cold plunge (also called cold water immersion) involves submerging the body in water typically between 10°C and 15°C (50–59°F) for a short period, usually two to five minutes. The cold exposure triggers a cascade of physiological responses: reduced inflammation, vasoconstriction followed by vasodilation, a sharp release of norepinephrine (which improves alertness and mood), and the activation of brown adipose tissue (brown fat), which generates heat and is metabolically active.
Regular cold exposure is associated with improved resilience to stress, faster muscle recovery, and a stronger immune response over time.
Most protocols sit between 10°C and 15°C (50–59°F). Below 10°C is significantly more intense and not necessary to achieve the core physiological benefits. Beginners often start closer to 15°C and work down gradually over several weeks. The goal is consistent, manageable discomfort, not an endurance test. The physiological response is triggered well before temperatures approach dangerous levels.
For most people, two to five minutes is sufficient to achieve meaningful benefits. The key is staying calm, breathing steadily, and keeping the body (including the shoulders) submerged. Exceeding ten minutes without experience or supervision carries risk and provides diminishing returns. A useful guideline from current research: aim for around eleven minutes of total cold exposure per week, spread across multiple shorter sessions.
Cold water immersion is one of the most widely studied recovery tools in sport science. Key documented benefits include reduced delayed onset muscle soreness (DOMS), faster clearance of lactate from muscle tissue, reduced swelling and joint inflammation, and improved perceived recovery and readiness. There is also growing evidence that regular cold exposure supports sleep quality and reduces baseline inflammatory markers over time.
One important nuance: cold immediately after strength training may blunt some muscle adaptation signals. Many coaches now recommend separating cold plunge from resistance sessions by several hours, or reserving it for high-volume, non-hypertrophy days.
Contrast therapy
Hot and cold protocols, infrared sauna, and how to structure a session
Contrast therapy alternates between hot and cold environments, typically an infrared sauna or steam room followed by a cold plunge or cold shower. The shift between temperatures causes blood vessels to expand and contract rapidly, which acts like a pump for the circulatory and lymphatic systems. This accelerates the removal of metabolic waste, reduces inflammation, and produces a significant hormetic stress response that builds physiological resilience over time.
It is one of the oldest recovery methods in European wellness culture, embedded in Finnish, Scandinavian, and Eastern European traditions, and increasingly reintegrated into modern urban recovery spaces.
A typical approach is three to four rounds of heat: fifteen to twenty minutes in a sauna at 70–90°C, followed by two to three minutes in a cold plunge, with a short rest between rounds. Always end on cold if the goal is recovery and alertness; end on heat if relaxation and sleep are the priority. Hydration before and throughout is essential. Listen to the body: dizziness or nausea is a clear signal to stop and cool down.
A traditional Finnish sauna heats the air around you, typically to 80–100°C. An infrared sauna uses infrared panels to warm the body directly rather than the surrounding air, operating at lower ambient temperatures (usually 50–65°C). This makes the heat easier to tolerate for longer sessions while still producing a deep tissue and cardiovascular response. Infrared saunas tend to produce more sweat at lower air temperatures, and many users find them more accessible for daily use.
Both have meaningful recovery benefits. Infrared saunas are better suited to those who find high-heat environments uncomfortable; traditional saunas produce a more intense, acute heat stress that some protocols specifically call for.
Contrast therapy and cold water immersion are not suitable for everyone. Those with cardiovascular conditions, hypertension, Raynaud's disease, or active infections should consult a doctor before starting. Pregnancy is generally a contraindication for both high heat and cold immersion. Anyone new to cold exposure should begin gradually, starting with cold showers before cold plunge and shorter durations before longer ones, and never plunge alone without someone nearby, particularly in the early weeks.

Active recovery, timing, and how the tools compound
Recovery is not purely passive. Low-intensity movement such as walking, gentle stretching, swimming, and Zone 2 cardio promotes blood flow, clears inflammatory markers, and supports the lymphatic system, which has no pump of its own and depends on muscular contraction to move fluid. Active recovery between intense training days consistently outperforms complete rest in terms of readiness and performance the following day. The body is designed to move, and stillness has its own costs.
These three tools address complementary layers of recovery. Red light therapy supports cellular energy production and tissue repair at the mitochondrial level. Cold exposure reduces acute inflammation, clears waste from muscle tissue, and sharpens the nervous system. Movement keeps circulation active, maintains mobility, and supports lymphatic drainage. Used together, or woven intentionally across a weekly rhythm, they compound each other's effects.
Many people find contrast therapy before a training session improves activation, while red light in the hour after exercise accelerates tissue recovery. Morning cold followed by afternoon movement is a pattern well-supported by the chronobiology of cortisol and body temperature.
Timing matters more than most people realise. Red light therapy in the morning can support the cortisol awakening response and circadian signalling, offering a natural energy lift without stimulants. Cold plunge in the morning is similarly activating and can anchor the rhythm of the day. Sauna in the evening, particularly ninety minutes before bed, supports deep sleep through the body's natural temperature drop after heat exposure. Avoid intense cold exposure late at night if sleep is a priority; the norepinephrine surge can delay sleep onset for sensitive individuals.
